Cable One-Arm Tricep Extension (Kneeling)
The cable one-arm tricep extension, in a half-kneeling position, targets and tone the triceps muscles by limiting your range of motion and increasing the effectiveness of the movement. Steps : 1.) Start by attaching a stirrup handle to a cable pulley and adjust the pulley up high. 2.) Kneeling on your left knee (with the left side of your body turned towards the machine), keep your right bent and the upper portion of your thigh parallel to the floor. 3.) With your right elbow and upper arm pressed against your inner thigh just above your knee, pull the cable down towards the floor in a slight arcing motion. 4.) Slowly to return to starting position. 5.) Repeat for as many reps and sets as desired. 6.) Switch arms and repeat the steps.

Barbell Stiff-Leg Deadlift (Bench)
Steps : 1.) Start by standing up straight, feet shoulder width apart, near the edges of two flat benches and holding weighted barbell at waist level with an overhand grip. 2.) While keeping your back straight as possible and legs stiff, slowly lower your upper body down towards the floor along with the barbell, keeping it in front of your legs, feeling a stretch in your hamstrings on the way down. 3.) Hold for a count when you reach the lowest point possible, squeezing with your hamstrings and glutes then return back to the starting position. 4.) Repeat for as many reps and sets as desired.

Dumbbell Seated One-Arm Lateral Raise
Steps : 1.) Start by sitting down at the end of a flat bench with your feet shoulder width apart and holding a dumbbell in one hand. 2.) While keeping your body still, slowly raise the dumbbell out to the side up to shoulder level, squeezing on the way up and hold for a count. 3.) Then return back to the starting position. 4.) Repeat for as many reps and sets as desired.

Dumbbell One-Arm Front Raise
Steps : 1.) Start by standing up straight with your feet shoulder width apart and holding a dumbbell in one hand at your side. 2.) Slowly elevate your arm up in front of you to about head level, feeling a stretch in your shoulders and squeeze, and hold for a count. 3.) Return back to the starting position. 4.) Repeat for as many reps and sets as desired.

Dumbbell Alternating Shoulder Press
Steps : 1.) Start by standing up straight with your feet shoulder width apart, holding a dumbbell in both hands at head level in a neutral grip so that your palms are facing in. 2.) Slowly elevate one of the dumbbells up and above your head while squeezing your shoulder. 3.) Hold for a count then return back to the starting position then repeat with the opposite arm. 4.) Repeat for as many reps and sets as desired.

Weight Plate Sissy Squat
Steps : 1.) Start in an upright position right next to a power rack or any secure post/object with your feet shoulder width apart, one hand grabbing the object and the other holding a weight plate or dumbbell to your chest. 2.) Making sure you have a firm grip on the object you are holding onto, bend at your knees and lower your body towards the ground in a squat position. 3.) Stop when your body creates a 90-degree angle and hold for a count, then return back to the starting position by using your thighs to elevate your body back up. 4.) Repeat for as many reps and sets as desired.

Barbell Snatch Deadlift
Steps : 1.) Start by standing in front of a weighted barbell and grabbing it with a wide snatch grip, feet directly under your hips and turned out. 2.) Squat down towards the bar keeping your back extended and head facing forward. 3.) Elevate your body through your heels, raising your hips upward and pulling the bar up along with the motion so that it reaches hip level. 4.) Hold this position for a count then return back to the start. 5.) Repeat for as many reps and sets as desired.

All Fours Quad Stretch
Steps : 1.) To begin this exercise; start off in a kneeling pushing position and lift your right leg off of the floor and hold onto it with your right hand. 2.) With your hand hold onto your ankle and stretch out your upper legs holding on for 15 to 30 seconds, then alternate. 3.) Repeat this exercise for as many repetitions as needed

Dumbbell One-Arm Rear Row (Prone)
Steps : 1.) Start by lying on your stomach on an incline bench with a dumbbell in one hand and keep it extended down in front of you 2.) Slowly pull the dumbbell up until your elbow is just above your shoulder. 3.) Hold for a count and squeeze your back muscles. 4.) Return back to the starting position and repeat for as many reps and sets as desired.

Trap Bar Bent-over Rows
Trap bar bent-over rows are a compound exercise that primarily targets the muscles of the back, including the latissimus dorsi, rhomboids, and lower trapezius, as well as the biceps and forearms. Place a trap bar on the ground and load it with an appropriate amount of weight. Stand in the center of the trap bar with your feet shoulder-width apart. Bend your knees slightly and hinge at your hips to lower your torso until it's almost parallel to the ground. Grip the handles of the trap bar with an overhand grip (palms facing towards you). Your hands should be just outside of your knees. Keep your back straight, chest up, and core engaged throughout the movement to maintain a neutral spine. Begin the movement by retracting your shoulder blades and pulling the trap bar towards your abdomen. Focus on driving your elbows back, keeping them close to your body as you pull. Squeeze your shoulder blades together at the top of the movement to fully engage the back muscles. Lower the trap bar back down under control until your arms are fully extended, but avoid locking out your elbows. Inhale as you lower the trap bar towards the ground. Exhale as you pull the trap bar up towards your abdomen.

Side Plank Crunch
Incorporate the side plank crunch into your core workout routine to strengthen the muscles of your core, hips, and shoulders while also improving stability and balance. Begin by lying on your side on a mat or soft surface. Stack your feet on top of each other, and prop yourself up on your bottom elbow, which should be directly beneath your shoulder. Lift your hips off the ground, creating a straight line from your head to your heels. Engage your core muscles to maintain stability throughout the exercise. Place your top hand behind your head, with your elbow pointing towards the ceiling. Your forearm should be perpendicular to the ground, and your fingers should lightly support your head. From the side plank position, bend your top elbow and bring it down towards your hip as you simultaneously crunch your torso towards your hip. Aim to bring your elbow and hip as close together as possible, engaging your obliques and ab muscles to perform the movement. Keep your hips lifted and your body in a straight line throughout the crunch movement. Slowly extend your elbow and return to the starting position of the side plank, lifting your hips back up and straightening your torso. Keep the movement controlled and avoid letting your hips drop or sag during the extension. Perform the side plank crunch movement for the desired number of repetitions on one side before switching to the other side.

Band Hamstring Stretch
Steps : 1.) Start by laying with your back flat on the ground with one leg extended above you and the other kept straight and flat on the floor. 2.) Take either a belt, rope or exercise band and loop it around the ball of your foot, then pull on the belt to put tension on your calves and hamstrings. 3.) Hold this position for 15 to 30 seconds then return to the start. 4.) Repeat for as many reps and however long you desire.

Inchworm
The inchworm exercise is a great full-body movement that primarily targets the core, shoulders, and hamstrings. Bend forward at the waist and place your palms on the floor in front of you. Keep your legs as straight as possible without locking your knees. Slowly walk your hands forward, keeping your legs straight, until you are in a high plank position (push-up position). Your body should form a straight line from your head to your heels. Hold the high plank position for a moment, engaging your core muscles to maintain stability. Walk your hands back toward your feet, keeping your legs as straight as possible. You may need to bend your knees slightly as you walk your hands back if you feel too much strain in your hamstrings. Once your hands are back near your feet, stand back up by straightening your torso and returning to the starting position. Perform several repetitions of the inchworm exercise to warm up your entire body.

Dumbbell Prone Shoulder Raise (Stability Ball)
Steps : 1.) Begin in a prone position on a stability ball with your abs and hips on the ball, legs spread out behind you and feet against a wall while each hand holds a dumbbell. 2.) When balanced and in position, perform a front raise pressing the weights out as far as you can and hold for a count. 3.) Return back to the starting position and repeat for as many reps and sets as desired.

Cable Single-Leg Knee Raise
Steps : 1.) Start by placing a flat bench right in front of a low pulley cable machine and attaching ankle straps to the pulley. 2.) Lay with your back flat on the bench, feet pointed towards the machine and your hands grasping the bench behind your head. 3.) Slowly pull one knee up as high as you can towards your chest until you feel a stretch in your abs, keeping the other leg straight out in front of you, then return back to the starting position. 4.) Repeat for as many reps and sets as desired.

Dumbbell Press (Stability Ball)
Steps : 1.) Start by sitting on a stability ball with a dumbbell in each hand. 2.) Slowly roll down making sure that your head and shoulders are on the ball and your feet are planted firmly on the floor in front of you. 3.) Begin with the weights on your chest and slowly push them up towards the ceiling during your exhale and then inhaling when returning the weights back to the starting position. 4.) Repeat for as many reps and sets as desired.

Decline Bench Leg Raise with Hip Thrust
Steps : 1.) Start by laying with your back flat on a decline bench, head rested upon the highest end and holding onto the pads above your head to stabilize your body. 2.) Keeping your feet and knees together, point your legs straight out in front of you in a plank position, then slowly pull both legs up towards the ceiling as high as possible and lift your hips up off of the bench until you feel a stretch in your abs. 3.) Then return your legs back to the starting position. 4.) Repeat for as many reps and sets as desired.

Barbell Bradford Rocky Press
Steps : 1.) To begin this exercise; start off sitting on a straight up military press bench with a weighted barbell rested on your upper chest. 2.) Keeping your palms facing out, push the barbell up in an overhead press above your head and hold for a few seconds. 3.) Then lower the bar down behind the back of your head and hold for a few seconds. 4.) Return back to the overhead position and then back to the starting position. 5.) Repeat this exercise for as many repetitions as needed.
